Why You’re Sore After Working Out (It’s Not Lactic Acid)

That stiff, achy feeling you get a day or two after a hard workout is called delayed onset muscle soreness, or DOMS. It happens because exercise, especially movements your body isn’t used to, triggers a chain of chemical signals in your muscles that temporarily increase pain sensitivity. The soreness typically sets in one to three days after exercise, rarely lasts more than five days, and is a normal part of how your body adapts to physical stress.

What Actually Causes the Soreness

For years, the standard explanation was that exercise creates tiny tears in your muscle fibers, and the pain comes from your body repairing that damage. The reality is more nuanced. Research published in the Journal of Physical Therapy Science found that DOMS often occurs even in exercise conditions where no measurable muscle damage happened. The soreness isn’t purely a damage signal.

What’s actually going on is a neurochemical process. When you exercise hard, especially during movements where your muscles lengthen under load (think: lowering a heavy weight, running downhill, or the downward phase of a squat), your body activates two key pain-signaling pathways. One involves bradykinin receptors and nerve growth factor, the other involves an enzyme pathway that produces a different growth factor. Together, these pathways make your muscle nerve endings more sensitive to pressure and movement for the next few days. That’s why a sore muscle doesn’t hurt just sitting there but aches when you press on it, stretch it, or try to use it.

It’s Not Lactic Acid

One of the most persistent fitness myths is that lactic acid buildup causes post-workout soreness. It doesn’t. Your body clears lactic acid from your muscles almost immediately once you stop intense activity, returning to normal levels within minutes. That burn you feel during a hard set of squats or the last stretch of a sprint is related to lactic acid, but the soreness you wake up with the next morning is an entirely different process. The Cleveland Clinic has specifically called this out as a common myth unsupported by evidence.

When Soreness Peaks and Fades

DOMS follows a predictable pattern. It builds over several hours after exercise, with pain typically appearing 12 to 24 hours later and peaking somewhere between 24 and 72 hours. Most people feel back to normal within three to five days. If your soreness is getting worse after the three-day mark rather than better, that’s unusual and worth paying attention to.

The intensity of soreness depends largely on how unfamiliar the exercise was to your body. Your first leg day after months off will produce far more soreness than the same workout repeated a few weeks later. Exercises that emphasize the lowering or lengthening phase of a movement, called eccentric contractions, consistently produce the most soreness. This is why activities like hiking downhill, lowering weights slowly, or plyometric jumps tend to leave you especially stiff.

Why It Hurts Less the Second Time

Your body has a built-in protective mechanism called the repeated bout effect. After your muscles go through a challenging exercise for the first time, they activate an adaptive response that makes them significantly more resistant to damage and soreness from the same exercise in the future. This adaptation involves changes at multiple levels: your nervous system gets better at coordinating the movement, your tendons and muscle fibers physically remodel to handle the stress, the connective tissue surrounding your muscles strengthens, and your inflammatory response becomes more efficient.

This is why the first week of a new program is always the worst. It’s also why gradually increasing intensity works better than jumping straight into an advanced routine. Your muscles need exposure to a new stimulus to build that protection, but they don’t need to be destroyed in the process. Even a single moderate session of an unfamiliar exercise is enough to trigger the repeated bout effect and significantly reduce soreness from the next session.

What Helps (and What Doesn’t)

Light movement is one of the most effective ways to manage DOMS. Active recovery, like easy walking, gentle cycling, or light swimming, increases blood circulation to sore muscles. That fresh blood flow delivers nutrients needed for repair and helps clear metabolic byproducts from tissue that’s been stressed by intense exercise. You’ll often notice that soreness feels worst first thing in the morning and eases up once you start moving around, which is this same principle at work.

Protein shakes, on the other hand, don’t appear to speed up the process. A study highlighted by Harvard Health found that high-protein drinks containing 32 grams of protein did not improve muscle recovery or reduce soreness any faster than a carbohydrate-only drink after resistance training. Both groups reported similar pain levels and recovered muscle power at the same rate. Adequate overall protein intake matters for long-term muscle building, but chugging a shake right after your workout won’t make tomorrow’s soreness disappear.

Other strategies with moderate support include sleeping well (most muscle repair happens during deep sleep), staying hydrated, and gentle stretching. Ice baths and foam rolling may temporarily reduce the sensation of pain, but neither has been shown to speed up the underlying recovery process in a meaningful way.

When Soreness Signals Something Serious

Normal DOMS is uncomfortable but manageable. It doesn’t prevent you from using your muscles, even if movement is unpleasant. There is, however, a rare but serious condition called rhabdomyolysis where muscle tissue breaks down so severely that it releases proteins into the bloodstream that can damage your kidneys.

The warning signs to watch for are muscle pain that feels extreme or disproportionate to your workout, significant muscle weakness (not just stiffness, but an actual inability to move a limb normally), and dark-colored urine that looks like cola or tea. That dark color comes from a muscle protein called myoglobin flooding into your bloodstream and being filtered by your kidneys. Only about 1 to 10 percent of rhabdomyolysis cases present with all three classic symptoms, so even one or two of these signs after intense exercise, particularly dark urine, warrants urgent medical attention.

Rhabdomyolysis is most common after extremely intense workouts that your body wasn’t prepared for, particularly in hot conditions or when you’re dehydrated. It’s rare in people who build up training gradually, which is another reason progressive overload matters beyond just getting stronger.
